The first time I got serious tricep growth was from drop sets on the cable pushdown. I was a younger, more enthusiastic version of myself, stacking three weight reductions after my final set until my arms were completely lit up, and it genuinely worked. At the time I took that as proof that drop sets were the fastest route to muscle growth. From there I used them on bicep curls, lateral raises, anything small and isolation-based. On squats, bench press, and leg press, I gave them a miss, which I put down to being lazy at the time.
That instinct turned out to be right, even if my reasoning was wrong.
The Burn Signals Fatigue, Not Growth
There’s genuine physiology behind why drop sets feel so productive. When you push a set to failure, drop the weight, and keep going, the muscle floods with metabolic byproducts: lactate, phosphate, hydrogen ions. The burning sensation and the pump are real physiological events, not imagined. Metabolic stress is a recognised mechanism through which resistance training builds muscle how resistance training builds muscle, so the logic feels sound: more burn, more metabolic stress, more muscle.
The problem is that metabolic stress and muscle growth aren’t the same thing. The sensation measures how much congestion you’ve produced, not how much stimulus.
Drop Sets Build the Same Muscle as Regular Sets
When total volume is matched, drop sets produce the same muscle growth as regular sets. The 2023 Sødal meta-analysis, the most comprehensive synthesis of drop-set hypertrophy research to date, confirmed this: when you do the same total number of hard sets, the hypertrophy outcomes are exactly the same.
One study appears to contradict this. The Fink and Schoenfeld 2018 trial found a single drop set produced nearly double the tricep growth of three regular sets over six weeks: a 10% increase in tricep size measured directly, versus 5.1% for the traditional group. The drop set group accumulated more total reps near failure in the same session, which explains the result: they did more hard work in the same time.

Drop sets let you accumulate the same muscle-building work in less time. That’s a genuine advantage, and the only one.
Why Drop Sets Impair the Rest of Your Training
A 2019 study by Costa and colleagues measured performance after drop-set and traditional training sessions. Countermovement jump power, a measure of how explosive you are, dropped by 6.7% in the 30 minutes following a drop-set session, with no meaningful reduction after regular sets. That fatigue doesn’t stay contained to the exercise you just finished. It runs through the rest of your session and extends your recovery into the following 48 hours.
Once clients know a drop set is coming at the end of an exercise, they hold something back on the straight sets before it, pacing themselves for what’s ahead. The technique designed to produce more effort produces less, because the anticipation changes how hard they push before it starts.
I went through the stacking version myself: three reductions, four reductions, spending longer in the gym than ever, results plateaued. Piling on more drops had pushed total session volume junk volume well past the point where extra sets were still producing a return. I’d been mistaking the accumulated fatigue for stimulus.
Replace, Don’t Add
The case for drop sets is time efficiency: the same volume, roughly half the time. When a session has run over or you’re down to two exercises with 15 minutes left, replacing those final straight sets with drop sets keeps the weekly training volume workable without extending the session.
One drop set on the final set of the last exercise for a muscle group is enough. It adds volume at the point in the session where the fatigue cost is lowest and doesn’t compromise anything that follows.
The exercises to avoid them on entirely are heavy compound movements earlier in the session: squats, deadlifts, bench press, barbell rows. Taking these to failure multiple times in sequence creates exactly the performance impairment the research documents, and it’ll cost you on every set that comes after.
The burn and the pump are real, and they’re part of what makes drop sets feel more productive than they actually are. You’ve accumulated metabolites quickly under sustained effort, and building them up fast has a cost that comes out of your next session. The more destroyed you feel leaving the gym, the more of tomorrow you’ve borrowed.
